What creatine is
Creatine is a compound your body makes (in the liver and kidneys) and stores mostly in muscle as phosphocreatine — a rapid energy buffer that regenerates ATP during short, intense effort. You also get about 1 g/day from meat and fish, so vegetarians and vegans start with lower stores and often respond most.1

How to take it
Dose for muscle & performance
With resistance training, creatine reliably increases strength, power and lean mass across dozens of trials and meta-analyses. Some of the earliest gain is water drawn into muscle, with real tissue following over weeks. Benefits are clearest for high-intensity and repeated-effort work.1
Dose for the brain & cognition
Brain creatine is harder to raise than muscle, so cognitive effects may need higher doses (often 5–10 g/day) and longer, and show up most under stress.3
This challenges the old idea that creatine “only works after weeks.” The brain field is young but moving fast.
The newest research (2024–2025)
Interest is expanding beyond the gym to cognition under sleep loss/stress, healthy ageing and sarcopenia, mood, and recovery.34 Recent controlled trials are also refining how much of the early lean-mass change is tissue versus water, and how dose and measurement interact.5 The consensus: for muscle it is proven; for the brain it is promising and dose-dependent — a genuine area to watch rather than a settled claim.
