BCAAs are three of the essential amino acids sold as their own product, marketed for muscle and recovery. The honest verdict from the research is more sober than the marketing.

What they are

The “branched-chain” amino acids — leucine, isoleucine and valine — make up a large share of muscle amino acids and are metabolised in muscle rather than the liver. Leucine in particular activates the mTOR pathway that switches on protein synthesis.

The evidence

Because muscle protein is built from all essential amino acids, giving only three of them can raise synthesis briefly but not sustain it — one influential analysis called the muscle-building claim for BCAAs alone a “myth” when other EAAs are limiting.1 Where whole protein or EAAs are available, they beat BCAAs.

Dose & how to use

Typical products supply 5–10 g (often 2:1:1 leucine:isoleucine:valine). If you already hit your daily protein target, this is largely unnecessary; the money is better spent on whole protein or EAAs.

Safety & who benefits

Safe. The clearest niche is fasted training or very low protein intake, and possibly a small reduction in delayed muscle soreness. For most, adequate protein makes BCAAs redundant.

Bottom line: popular but largely redundant — if your protein is sufficient, whole protein or EAAs do the job better.
